Calendar
2 weeks, 6 workouts, 40 minutes long
Enough to get a serious workout in, build strength, and challenge yourself without spending your entire day in the gym.
A note about weights: Having a variety of dumbbells is important for this program. Different muscle groups and exercises will require different loads. Start investing in heavier dumbbells as you progress. Don't be afraid to challenge yourself with appropriate weight. Building and maintaining muscle requires progressive resistance.
How to approach your power & push workouts
This isn't the time to simply do more cardio or settle for lighter weights. It's time to train with intention.
Building and maintaining muscle, challenging your cardiovascular system, and incorporating power-based movements are all important pieces of supporting your strength, mobility, and metabolic health through menopause and beyond.
Your goal with this program is twofold:
1. BUILD STRENGTH - CHALLENGE YOUR LOAD.
During the strength portions, focus on progressively increasing your weights where appropriate. Choose a load that challenges you while allowing you to maintain proper form and control. Form always comes first, but don't be afraid to pick up heavier weights. Your muscles need that challenge to get stronger.
2. BUILD POWER - PUSH YOUR PACE.
When you reach the finishers, it's time to change gears. This is where we incorporate quicker movements, power, plyometrics, and conditioning to challenge your fast-twitch muscle fibers, elevate your heart rate, and push your cardiovascular fitness.
Get comfortable being a little uncomfortable! Work hard, move with intention, and challenge yourself while respecting your body's limits.
Remember: Strength first, conditioning second. Lift with purpose, move with speed, and finish strong!
This program uses a variety of equipment to give you the opportunity to progressively challenge yourself.
Light, medium, and heavy dumbbells
Kettlebell
Gliding discs
Exercise bench
Stationary bike
Jump rope
Stepper
Plyometric box
Chair
Hand towel
Mini resistance bands

TXT Flow Training | Menopause Strength & Power Series
If you're in menopause and your workouts aren't working like they used to, it's not you. It's your training.
As estrogen declines, your body undergoes changes that can affect muscle mass, strength, power, and metabolic health. Belly fat, particularly visceral fat around your organs, can become more difficult to manage. You may also notice changes in speed, agility, balance, and the explosive power that helps you move confidently through everyday life. That's why your training needs to evolve and progress.
Welcome to Level 3, Level-Up: Power & Push.
This program includes six challenging, 40-minute workouts designed to build strength, develop power, and push your cardiovascular fitness. Each session will begin with a focus on lifting for strength but we're not stopping there.
Every workout includes a finisher designed to challenge your body in a different way. From sprinT-based movements and conditioning to plyometric exercises, we're training those fast-twitch muscle fibers that are important for power, reaction time, and maintaining the strength and athleticism you want as you age.
Why does this matter in menopause?
Because this is not the time to simply do more cardio or settle for lighter workouts. It's time to train with intention. Building and maintaining muscle, challenging your cardiovascular system, and incorporating power-based movements can all play an important role in supporting your long-term health, mobility, and metabolic fitness.
It's time to build muscle, reclaim your power, and keep pushing forward.
LEVEL 3: POWER & PUSH
The Philosophy: WHY HEAVIER WEIGHTS, QUICKER MOVEMENTS & PLYOMETRICS MATTER IN MENOPAUSE
Menopause changes the way your body responds to exercise. As estrogen declines, women become more vulnerable to losing muscle mass, strength, bone density, and power. You may also notice changes in body composition, balance, coordination, and how quickly you recover.
This is why your training needs to evolve. We need to train for more than calories burned. We need to train for strength, speed, power, and longevity.
1. HEAVIER WEIGHTS: BUILD AND PROTECT YOUR MUSCLE
As we age and estrogen declines, maintaining muscle becomes increasingly important. Strength training with challenging weights provides the stimulus your muscles need to grow stronger and helps preserve lean muscle mass.
Why it matters:
Helps combat age-related muscle loss.
Supports bone density by placing healthy mechanical stress on bones.
Improves strength for everyday activities.
Supports metabolic health by maintaining metabolically active muscle tissue.
Helps improve body composition when combined with proper nutrition and recovery.
The goal: Don't just go through the motions with light weights. Challenge your muscles! Choose a weight that makes the last few repetitions difficult while allowing you to maintain good form. Progressively increasing your load is how you continue to get stronger.
2. QUICKER MOVEMENTS: TRAIN YOUR FAST-TWITCH MUSCLE FIBERS
Power is your ability to produce force quickly. As we age, we naturally lose some of this explosive ability, and hormonal changes during menopause may contribute to changes in muscle function.
Fast-twitch muscle fibers help you react quickly, catch yourself if you stumble, climb stairs, change direction, and move with confidence.
Why it matters:
Helps maintain muscular power and reaction time.
Supports coordination, balance, and functional movement.
Helps preserve the ability to respond quickly to unexpected movements.
Challenges your cardiovascular system and muscular endurance.
The goal: Once you've established good strength and movement patterns, start incorporating quicker, more intentional movements. Move with control, but don't be afraid to generate speed when the exercise calls for it.
3. PLYOMETRICS: BUILD POWER AND SUPPORT BONE HEALTH
Plyometrics involve quick, explosive movements where muscles rapidly stretch and contract. Think jumping, hopping, bounding, and other athletic movements.
These exercises challenge your muscles and nervous system in a different way than traditional strength training.
Why it matters:
Develops explosive strength and muscular power.
Provides impact and mechanical loading that can help stimulate bone adaptation.
Challenges coordination, balance, and agility.
Helps maintain the athletic abilities we don't want to lose as we age.
The goal: Introduce impact and explosive movements at an appropriate level for your current fitness, joint health, and bone health. You can modify with low-impact options, step-outs, or controlled power movements. Quality and landing mechanics always come first.
THE BIG PICTURE: TRAIN FOR THE WOMAN YOU WANT TO BE AT 60, 70, AND 80.
We aren't just exercising to burn calories or sweat. We're training to maintain muscle, protect our bones, preserve power, support metabolic health, and stay capable and independent as we age.
That's why Power & Push combines heavier strength work with quicker movements, conditioning, and plyometrics.
Lift heavy enough to build strength. Move quickly enough to develop power. Challenge your body in ways that prepare you for real life.
Menopause isn't the time to back off from challenging your body. It's the time to train smarter, stronger, and with purpose.
An important note: If you have osteoporosis, a history of fractures, significant joint issues, or pelvic floor symptoms, jumping and higher-impact plyometrics may need to be modified. Heavy resistance and power training can still be valuable, but should be progressed appropriately.
